    MLR 12 Miles

    Sometimes I enjoy my runs home from work, not yesterday. Legs were heavy and stiff, calves ached and achilles pinged. Rucksack (2.65kgs) on back, hard pavement underfoot. This was a chore. I guess the LT session from Wednesday was still in the system. I run along the canal to Suir Road and then head straight for Phoenix, in at Islandbridge Gate. Glad to leave traffic and traffic lights behind me. Start running clockwise round the park.

    Down through the Furry Glen then up OS Road onto North Road. Skip my least favourite part of the Park, the stretch down the main road behind the zoo. I turn instead down to the Phoenix Roundabout and down Acres out Chapelizod Gate. It's been a while since I ran in the Park in the evening, pity I wasn't enjoying the run.

    I cross the bridge in Chapelizod. Feel a slight slight pull in the left hamstring as I head up the steep climb on St. Laurence's Road. Now I just want the run to be over. Continue through Inchicore past a busy Richmond Park, Hoops are visiting. Glad to get home and finish. Passed 500 miles for the year.

    This one took more out of me than I expected. Hopefully I'll feel better for Sunday's 20 miler.

    Recovery 5 Miles

    Happy that recovery pace was on the menu today. Just a t-shirt on top. I kept this very simple, 5 laps along Kilmainham Lane and through the IMMA grounds. The first lap measured too short on the Garmin so the pace for the first mile records slower than it actually was. I happily tip along at a really leisurely no sweat no effort pace. I could feel again the slightest of slightest pulls behind the left knee. Can't tell if it's a strain or if it's just a tired muscle. Hopefully it's a thing of nothing.

    Final session of Mesocycle II tomorrow.

    LSR 20 Miles

    Brought Mesocycle II to a close yesterday with 20 miles round Phoenix.

    Headed out just before 9:00 and entered the park at Islandbridge Gate. Then started lapping anti-clockwise.

    I was concerned about a slight ‘pull’ I’d been feeling since Friday behind the left knee. I could feel it at the outset and I resolved to try keep the pace between 8:40 and 8:45. First mile of the day was the slowest and that then meant that as I was dropping the average pace I was actually running some individual miles that were too fast. Took a while for the legs to warm up properly and for a nice cadence to establish itself.

    I was joined by a mate as I went through the S-bends for the first time. He ran the next lap with me and so my mind was completely distracted from my left knee, which wasn’t a bad thing. The average pace settled at 8:39/8:40. I was feeling very comfortable chatting away. My mate hopped on his bike back at the S-bends and cycled/ran-with-bike for as far as the Castleknock roundabout. Great having company for these 20 milers.

    I continued the final lap on my own. Now the pace was increasing. I felt comfortable and I wasn’t pushing the effort levels. I wasn’t trying to speed up, I’d just stopped trying to keep the pace in check. In a way the last 5 miles of the run felt like the most fluid and controlled. No energy fade that I could detect. I existed at Park Gate and headed home.

    I took gels after 5, 10 and 15 miles. On my next run I might try gels after 4, 8, 12 and 16 miles, as I’m thinking of incorporating an extra gel or 2 or race-day.

    Very pleased with how this run worked out. The left knee was fine. I started cautiously and felt comfortable the whole way round. I felt I was running better on the last 5 miles than I was on the first five miles. I paced fairly consistently over the full run: miles 01-05 in 43:01, miles 06 to 10 in 43:41, miles 11 to 15 in 43:03, and miles 16 to 20 in 41:45.

    Legs felt grand for the rest of the day and today it certainly doesn’t feel like I ran 20 miles yesterday, on the contrary the legs feel really good today. This was the fastest I’ve ever run 20 miles in training (but I stayed on target) and yet felt like the easiest 20 I’ve ever done.

    So all in all I’ve gained a little optimism, maybe I’m in better shape than I thought I was. Also seeing overpronator’s performance yesterday in London has given me extra hope.

    After a slight stutter in its first weeks, this was a good end to Mesocycle II.

    Hitting 53/53 sessions on target is pretty impressive. Considering you have a two week taper included as part of the remaining 33 days, I'd say you're right to be pretty confident.
    Looking forward to seeing how you get on.

    Starting to get edgy now, just 7 weeks to go, and like you say 2 of those are taper. One day I'm confident the next I'm not. Right this moment I'm thinking 4:45 [7:39] pace to 18/20 miles then try pick it up over the last 6/8 miles. That's right this moment, lot of days left to think about pacing strategy.

    I'm guilty of this myself, but apart from some of the elites (TRR etc) on here, I've yet to see someone 'pick it up over the last 6/8 miles'.

    My advice is to pick a pace you can do over the full distance and stick to it. Use recent races as a barometer to gauge what that pace is.
    With a taper etc I reckon 7:39 is sandbagging :)

    VO2 Max 13K with 5x600m @ 5K pace

    This morning I was on the road at 5:50 to begin Mesocycle III. Thankfully I won’t have to run early again for two weeks. Sleepy head on me. At least it’s not entirely dark any longer. Laced up the Brooks ST-5s and headed over to my usual early morning ‘track’, i.e. the Chapelizod Road between Chapelizod and Islandbridge Gates.

    For the first time I notice that someone has marked out 100m intervals on the bicycle lane along here. Handy, reduces the number of times I look at the Garmin. Warm-up out to The Mullingar House and back to Chapelizod Gate brings up 4K. Start the intervals. First time running 600s, and as the VO2 goal is always 5K pace, these are much less daunting than 800s.

    They went fine. I focused on keeping the overall average interval pace between 3:45 min/km [6:02] and 3:50 min/km [6:10]. First two 600s were on target, then the third interval back out towards Chapelizod was run too fast at 3:37 [5:49]. The fourth was almost on target 3:44 [6:00].

    These are definitely easier than the 800s. My breathing isn’t being exercised as much as it was with the 800s. If I was to run a 5K tomorrow I wouldn’t target anything faster than 3:45 to 3:50 (and I don’t know if I could maintain that pace for the full 5K) so I’m not going to speed up on these 600s just to work the lungs. Next week there’s a 1K x 5 session which I’m sure will do that for me.

    The last 600 back toward Islandbridge is easy as it’s slightly downhill and I’m targeting the slower end of target in order to keep the overall average in range. Job done.

    I know, I know. I've hit 20 mile before and been laughing at my pre-race notions of switching up a gear. I know.
    My advice is to pick a pace you can do over the full distance and stick to it. Use recent races as a barometer to gauge what that pace is.

    truth be told I know what you're saying is right - it's the trust the training thing really. If I manage to find that trust then a steady pace strategy is the way to go. I'm still not mentally commited to sticking to that max pace the whole way. I've 32 more sessions to build up that trust.

    Any talk of race pace strategy that I key here over the next 4 to 5 weeks is really just me thinking and rethinking aloud. I'll be a wreck come taper.

    This marathon was the 1st time I followed a plan to the letter. And like you I didn't trust the training - until after the race.
    Seriously - trust the training 100% - I will be in future.

    MLR 12 Miles

    Only now getting round to logging Wednesday evening's run. Was super busy at work before breaking for Easter.

    Wednesday's route was a repeat of Friday's route. So starting from Earlsfort Terrace in town I head straight for the canal and follow it as far as Suir Road, then down to the Park entering at Islandbridge Gate, head clockwise and down the Furry Glen, up OS Road and onto North Road, down Acres Road and out Chapelizod Gate, over the bridge and head up to Ballyfermot Road, into Inchicore and home to Kilmainham via Emmet Road.

    As always over the first few miles the legs were heavy and stiff after a day sat at the desk. They only really started to loosen up on hitting the Park. Rucksack on my back weighed close on 3kg. All the same I felt better on tonight's run than I did on the same run last Friday. The sun is out, I've only a t-shirt on top and it feels pleasantly warm. I didn't receive any negative feedback from the legs on the various climbs along this route.

    Paced well the whole way round, with 9 of the 12 miles falling withing target range. Bright evening's are great.

    Recovery 8K with 6x100m strides

    First Milan run of the year and it was a warm one. Ran this one in the early evening, I was tired enough having been up since 4:00am with only around 90 minutes of sleep snatched on a couch in the afternoon.

    Headed for Parco di Trenno across the road. Mostly cloudy and high skies, but it felt warm. Kept the pace easy and just tried to enjoy this easy run ahead of tomorrow's real test. I'm actually quite a bit nervous about tomorrow's time trial, which is good, it means I am treating it as though it were a race. Will I or won't I be able to hold 4:05 min/km [6:34] pace? At least I won't have hills to deal with. However the heat could be a factor. It's raining as I type, a wet time trial would be welcome.

    Anyway, today's run, after 5K of easy running I start the strides and end up running them far far too fast. That said it didn't feel like they were run that much faster than normal, it seems the later in the day I run strides, the faster they are. The fact that there was nearly always someone to overtake didn't help keep my pace in check.

    When I finished the run I was super sweaty. So much so that I was a big salty treat for a friendly labrador that wandered over to saw hello and have a good lick off my calves :eek:

    10K Time Trial

    Half of me was looking forward to this one, the other half was dreading it.
    The last time I ran a fast 10K was last December's Aware 10K. I wasn't sure how the legs would respond. I was setting myself a goal of sub 41:00, considering that my 10K race PB is 40:16 I was aware that this might be asking too much too soon. Only one way to find out.

    I'd been listening to Marathon Talk's Chris Thompson interview (episode 31) earlier this week, he was saying how when running a 10K he reminds himself how little 30mins of pain is in the context of a 24 hour day - just an episode of 'Neighbours', it passes in no time. He would anticipate how good he would feel for the rest of the day if he really embraced the last 10mins of pain in a 10K. I was reminding myself of this as I strolled over to the park.

    It had been raining most of the night and early morning. I headed out at around 10:15 and the rain was just stopping. It felt fresh - conditions were near on perfect, just a little breeze coming from the North. I'd been out Friday night, had just the one drink - but it was a 0.75L bottle of some amber beer, 9%, really gorgeous. I hoped it wouldn't have any negative effects on this run.

    I do one lap of the park as a warm-up. I do feel some starting line excitement when I finish the warm-up so I'm happy enough that even though this is just a time-trial I am getting some sort of race-day atmosphere.

    01K-05K

    I reset the Garmin and hit start. Aim is to try hold 4:05 min/km [6:34 min/mile] pace. I'm immediately running too fast in the low to mid 3:50s, though I'm happy that it doesn't feel too fast. I start to slowly drop the pace. The first part of the loop is ever so slightly downhill and I have the light breeze at my back so I'm happy enough to bank some seconds. I feel good and the first kilometre logs at 3:59 [6:25]. I decide to note splits as I go, so after 1K I'm 6 seconds up.

    The first half of the second K continues along this slightest of downhills, then there's an almost 180 degree turn to start heading back up north. Now there's the slightest of inclines to manage and the breeze is in my face. I'm still feeling good and I'm still tentatively dropping the pace. K2 logs at 4:02 [6:29]. So that's 9 seconds up.

    The third kilometre is all on the steady incline and all into the breeze. And I'm for the first time starting to feel the effort. I probably over-compensated for the incline and breeze and may have pushed too hard on this stretch. The overall average pace is flitting between 4:00 [6:26] and 4:01 [6:28] so I know I'm well on track but I worry that if I start slowing I might not stop slowing. K3 is a faster than expected 3:59 [6:25] and now I'm 15 seconds up.

    Turn right at the end of the 'climb' and here I have a little bit of grass running. Surface is wet and a bit muddy but it's a nice respite from the path. I turn south again completing the first lap of the park. I carry most of the effort of K3 into K4 and now with the wind and slope again in my favour I end up logging my fastest K of the day at 3:52 [6:13]. So suddenly I'm 28 seconds up. Am I going too fast? Am I going to die a death in the second half? Decide not to worry about it while I'm on this easier stretch and I don't apply brakes with any real conviction. K5 logs at 4:00 [6:26], 33 seconds up.

    So that's 5K in 19:53. If I don't slow down I'll be recording a sub 40.

    06K-10K

    On cue, I can feel myself slowing on the 6th K. I'm heading north again. I'm maintaining the effort but my stride is starting to feel heavy and I don't feel as quick anymore. The average pace is still in my favour and I do apply the brakes just a little knowing that I can afford to. I tell myself not to look at the Garmin until I reach the right-turn at the end of this hard stretch. Lungs are working. I'm still in control, but now 4K to go seems like a long way. K6 is the slowest so far at 4:07 [6:38], 31 seconds up.

    The northbound section continues. I end up checking average pace anyway, shows either 4:01 [6:28] or 4:02 [6:29]. So despite struggling I'm content that I'm still well on target. If I can just keep this going until I complete the second lap and get back onto the easier stretch. Through the grass again and log K7 at 4:10 [6:42], 26 seconds up.

    I finish my second lap. I know the third won't be a complete lap so I remind myself that I'm nearly there. K8 is almost entirely on the easier stretch and this allows my lungs recover a little. I'm reluctant to look at the Garmin for fear that I've run another K slower than 4:05. I needn't have worried, K8 is completed in 3:56 [6:20]. I'm 35 seconds up with 'just' 2K to go. I can afford to lose quite a few seconds and still come home on target.

    Countdown time in my head now. Less than 2K to go. Onto the northerly stretch again. Less than a mile to go. Lungs are working, legs are tired and feel heavier than I'd like, but they're still getting the job done. K9 is a 4:04 [6:33] and I'm 36 seconds up. I'm confident now that barring disaster I've the sub 41 in the bag.

    Just 800ms to go. I decide not to try up the pace just yet. I'm glancing more and more at the Garmin. This is hard work. Only 400ms to go, I still don't push. C'mon. Only when I have 200ms to go do I start to up the pace. The last 100ms are run at a fast stride pace, more than at an all out sprint. The watch beeps and I hit stop. The last K is a disappointing 4:10 [6:42]. 31 seconds up.

    Final time is 40:22 covering 10.01K.

    Overall I'm happy. :)

    I'm happy because:
    • I got the sub 41 I was aiming for
    • I ran my fastest ever non-race 10K
    • I'm only 6 seconds off my 10K race PB
    • legs felt good (if tired) all way round

    I'm not so happy because:
    • I didn't push enough over the last 800ms
    • I've felt more wrecked at the end of 10Ks
    • I recorded a significant positive split, 19:53 versus 20:28

    If this had been a race and if someone was breathing down my shoulder and there was a finishing chute up front then I know I would have pushed harder over the final K. I reckon if today was a race instead of a time-trial I probably would have PB'd. I'm disappointed about how I finished but I'm really very happy to have got the time I got while feeling I could have gone faster.

    I honestly wasn't convinced I had a sub 41:00 in me, so I'm delighted to know I have. I'm delighted to know that despite the marathon specific training of the last months, I still have my 10K race pace from the end of last year. Although admittedly this course had a kinder profile than any of the 10K races I've run (with the exception of the farcical Run in the Dark, let-it-go, let-it-go).

    I've two more 10K time-trials over the next 4 weeks, so I'll be aiming to shave more time off this.

    All in all a very good day's running.

    If it was me there would be no negatives in my head at all from that run, you know yourself races are totally different and worth 1-2 mins at least on a time trial run by yourself. In a race you will be looking at mid 38s or lower i would say, on a far more important note, what is the name of that beer sounds nice. Great running again, and serious dedication to do that while your away.

    Thanks. I'd hope to be aiming for a 38:XX alright later in the year. I had been thinking of Blessington for a sub 40 attempt, but maybe it'll come sooner, maybe Fingal 10K in the Race Series. Might have Blessington as a sub 39 shot. I'm getting ahead of myself.

    Not getting ahead of youself at all i'd say its good to have goals. Whatever race you do it in i'd be surprised if you didnt break 39mins by summers end. That beer looks lovely, hardly available over here though

    Couldn't really say if it's available in Ireland. I'm not a beer connoisseur (beer in the fridge at home is exclusively 0.33L bottles of Guinness Foreign Extra), but I will definitely be having a look for this when I get back. I'll let you know if I find someone stocking it.

    LSR 17 Miles

    Sun was out this morning. I was on the road around 9:15 am, by the end of the run it was very warm, salt on my face.

    The legs didn't feel too tired after yesterday's 10K but they certainly weren't as fresh as they usually are for an LSR. No real bounce in my stride for the first mile or so. But then, because the park here is so flat, I quickly got up to speed and it started to feel fairly comfortable fairly quickly. Just tipped around watching the park-life. Seven laps in total. I was travelling at the fast end of LSR target pace and the Garmin was pretty much constantly showing an average of 8:30 or 8:31. It felt slow.

    Some feedback from the right groin in the first half of this run, but apart from that the legs were fine. It's been a while since I did a fast Saturday, long Sunday weekend, but touchwood I seem to have navigated it in one piece.

    Looking forward now to a day off tomorrow.

    First time trying to attach an image, not sure if this will work.

    Been thinking about gel strategy quite a bit. Using details from my last PMP session I calculate my calorie burn per mile (on Runners World calculator) at 119. That's 3118 calories over 26.2 miles. Consuming 5 gels will give me a little over 500 calories. So does this mean I need to have around 2500 calories in the tank on the start line? Is this even possible?

    Too much time on my hands at the moment so I took my last 4 marathons and dropped the mile splits into Excel. Any mile where I fall over 30 seconds behind target pace I consider to be a blow-up. I highlighted the miles that were > 30, 60, 90 and 120 seconds slower than target pace. I also highlighted the miles during which I took gels (prior to blowing up).

    CCM11 was a fueling disaster and led to my most painful blow-up. I wasn't using gels, instead I took 3 jellies after miles 8 and 16. I blew up properly on mile 22 and it was rapidly downhill from there, somehow I crawled over the finishing line.

    CCM12 I used gels for the first time. Unfortunately I wasn't generous enough with them and had only taken 2, after miles 7 and 14, before the blow-up kicked in proper on mile 20. I did take another gel at the start of the blow-up. This third gel combined with a run-walk strategy allowed me to recover somewhat and scrape an unlikely PB.

    DCM12 I followed exactly the same gel strategy as CCM12, but because target pace was 8:15 instead of 7:55 I managed to consume 3 gels before I blew-up. The combination of 3 gels plus the slower pace made this blow-up much more manageable.

    CCM13 This time I managed to get 4 gels in before logging my first blow-up mile on mile 24. I took my 4th gel after 21 miles. Target pace (8:11) was a little faster than DCM and I was running off P&D for the first time. I didn't follow P&D to the letter due to injuries, I don't think I was ready for P&D last year. This blow-up was fairly manageable.

    This year - I want to start taking gels sooner and aim to take my 5th after 20 miles. I will probably carry a 6th gel as emergency.

    I try to keep it simple - one on the start line, then one every 30 minutes until I can't handle anymore. Think I got through 6 in DCM13. For me getting the first 3 or 4 of them into you early is key.

    Thanks, never thought to take one on the start line. Every 30 minutes would correspond more or less to my every 4 mile plan. I think you're right about the getting the first few in early. Will experiment on next 20 miler.

    General Aerobic 8 Miles

    Yesterday's rest day just left my legs feeling that bit stiffer and heavier for today's 8 miler. Went out for this one in the late afternoon. The sun was out and the air was warm, the Garmin said 18 celsius, but it felt warmer than that. The first mile or two the legs were tired and the run wasn't much fun. By halfway though they'd warmed up and relaxed a little and I was starting to enjoy the easy pace under the sun.

    Getting slightly bored with laps of the park here. There's a wilder and bigger park alongside this one which I might try out for the MLR later in the week. It's a collection of woody copses, rice fields, lakes, old farm buildings. All criss-crossed with paths of varying quality, from tarmac to dirt.

    Finished today's run feeling much better than when I started. Legs suitably woken up ahead of tomorrow's tricky looking VO2max session. It'll be the first time I run 1K intervals.

    VO2max 14K with 5x1000m @ 5K pace

    This was a tough one.

    The sun was out again today and again it felt much much warmer than the 17 celsius captured on the Garmin. I walked across to the park at around 10:20. Said hi to mrs outforarun and junior outforarun at the playground. Then started the session with a 4K warm-up. I felt heavy, all of me, not just the legs. I do think this was partially due to the heat and heavy air.

    I get the first interval underway. I find it fairly easy to dial in 5K pace. This first interval doesn't feel too tough and I complete it in 3:48 min/km pace [6:07]. That's spot-on my pace from the Tom Brennan 5K. I get a little more than 2:30mins recovery after the first interval as I take 20 seconds to re-lace one of my Brooks.

    The second interval starts off ok, but I'm running northwards so I have that slightest of inclines to deal with. The last 200ms or so are fairly tough and the lungs are already being exercised. I log a 3:43 [5:59]. I'm glad I have 2:30 mins recovery.

    I maintain more or less the same effort for the 3rd 1000ms and the profile of the lap assists me for this one. Again the last 300m are hard work and I can feel the pace dropping off slightly. Lungs are really being exercised now and I'm feeling very warm. I log a 3:44 [6:01]. Recovery pace is dropping on each recovery. I'm aware that I've completed the last two intervals at slightly faster than 5K target pace and tell myself to slow things down a little for the next two.

    I just about catch my breath before the fourth interval. The first 200m feel ok, but then the next 600m I tire rapidly, the pace drops down to 3:50 [6:10] I try to maintain this pace over the last 200ms but back on the 'uphill' the pace drops some more and I complete this 1000m at 3:52 [6:13] pace. I'm gasping. I actually stop for a second or two before I remember that the session has jog recoveries, I immediately start moving again. Not looking forward to the final interval. The faster than target first intervals and the heat are taking their toll.

    One last effort. Familiar pattern, the first 200ms aren't too bad, then I rapidly tire and struggle to hold pace over the next 500ms or so. With 380 ms to go I'm shocked into action when I see 3:57 [6:21] pace showing. I push hard over the end of this interval. Lungs really working, legs protesting. My stride doesn't feel smooth but the extra effort pays off and I manage to drag the average pace of this final interval down to 3:50 [6:10].

    I resist the urge to stop running and instead drop to a slow jog recovery. Covered in sweat. Gradually I get my breath back. Another lap of the park as cool-down until I reach the prescribed 14K (and bring up 600 miles for the year).

    That was hard work. Really had to push to keep the pace decent over the last two 1000ms. Pleased with how I finished the final 1000ms. Overall average interval pace was 3:47 [6:05]. If you piece each 1000 together that was 18:55 for 5K.

    During the 2:30min recoveries I could feel some protest from my left calf, I'm not surprised. This is a busy training phase, a tough weekend with that 10K time trial followed by a 17 miler then this tricky session today and next Sunday I've 23K at PMP to look forward to.

    In theory I should have a rest day tomorrow but as I'll be travelling Friday I'm going to bring forward the 12 mile MLR, and run it tomorrow morning. Note to self: stick to slow end of target.

    MLR 12 miles

    Bit of catch-up to do. I've been away to Turin for a bit and without internet access.

    Thursday morning I headed out at 8:30ish for some more warm weather training. Legs felt like two concrete sticks. There is a reason P&D have today down as a rest day.

    This run was all about keeping the head down and ticking off the miles. I know I'm not going to enjoy all 86 P&D sessions and this was one for me to dislike. I wasn't in exploratory mood so I abandoned ideas to head to an alternative park this morning. I did though decide at one point that I would take an excursion out of the park and get in one lap of San Siro, however immediately on leaving the park I see that there are road works in progress and I was being directed to cross the road. Felt like too much hassle so turned back into the park.

    I had no problems keeping the pace in the slower end of MLR range. The legs only loosened up after 6 miles or so. I was soaked in sweat by the end of this one. Complete strangers are often greeting me at the end of runs here. Today I was asked if it's better running in Dublin or Milan (admittedly I recognized this person as the woman who used run the local newsagents). It's a close-knit quarter of Milan here and all the neighbours know that 'the Irish' (il Irlandese) is in town.

    Happy to finish this one. Legs were tired but apart from that they were fine.

    Recovery 5 Miles

    Nasty crick in the neck/shoulder :mad:

    I hate non running related injuries. After Thursday's efforts I grapped some kip on the sofa in the afternoon. I slept with my head in an awkward position and woke with a tasty crick to the right of my neck and in my right shoulder.

    I expected it to pass fairly quickly, 24 hours max, but it hasn't. I slept in some discomfort on Thursday night. Thankfully I wasn't running on Friday. We took a fast train to Turin to visit friends there. I spent Friday afternoon feeling like a robot every time I had to look to the right. Couldn't ever relax properly. Saturday morning I really struggled to raise myself out of bed. Pain is more in the shoulder than the neck and is at its worse when I move from lying down to sitting up or from sitting up to standing. I didn't sleep well. Got the fast train back to Milan from Turin in the afternoon and logistics meant I had to get out for a run almost immediately. Was worried how this one would go.

    Very warm and sunny again, not too many runners out in the afternoon. I could feel the shoulder alright but it didn't seem to impinge too much on my running stride. There were some guys walking tightropes between trees in the park and jumping somersaults on the tightropes, pretty impressive. I turned at one point to watch one of them and that did hurt the shoulder. Otherwise the run passed ok. Didn't seem to make the shoulder any worse. Legs felt less heavy than they had felt on Thursday.

    29K with 23K @ PMP

    I really didn't want to do this one. Again I didn't sleep well thanks to this persistent neck/shoulder crick. This is officially the worst crick I've ever had, usually they last 24 hours tops, this one is at 72 hours now. The only positive is that I slept marginally better Saturday night than I did Friday night. So hopefully the worst is over.

    Grabbed some breakfast (more as a stalling technique than anything else). Laced up and was on the road at 9:22. There was no sun here this morning and a slight breeze was blowing. Mentally I was ready to post my first DNF of this training cycle if the shoulder felt too uncomfortable. The 6K warm-up was over before I knew it and I hit the lap button on the Garmin to start the PMP section.

    PMP pace felt instantly easy. I spent the first PMP lap dropping the pace from around 4:30 [7:15] down to 4:41 [7:32]. I could still feel the shoulder and I don't think I ever fully relaxed into PMP, but it didn't stop me from holding PMP. To break the tedium of the laps I'd spot runners ahead and pretend I was in a race picking them off one by one. In total I overtook 17 runners and was overtaken by one. There were one or two drops of rain and one or two sunny and hot moments.

    The pace was holding at 4:41 [7:32]. It didn't feel fast but it's still a pace that I have to concentrate on to maintain, I can't just dial-in and switch-off. I do think that P&D focus on 5K pace and other fast paces in Mesocycle III, just to make PMP feel that much easier.

    Eat up the laps. All the time I'm thinking could I keep this going for 42K? Still can't hand on heart say yes to that question - just have to trust the training. I tell myself that come race-day I won't be running this pace as part of a 50 mile plus week, and I won't (I hope) be running with a crick in my neck/shoulder, and I'll have gels to keep the energy levels ticking over.

    I complete HM distance in 1:38. Just 2 more K to go. The pace for the previous 4 or 5 K had dropped to 4:42 [7:34] now it dropped to 4:43 [7:35]. I wanted to bring it back to 4:42 so I gently upped the pace over the last 2K. Completed the 23K of PMP at 4:42 [7:34] pace. Happy to finish.

    That's over 200 miles for April so far.

    Fingers crossed now that the neck/shoulder will improve over the next day and a half, before early morning VO2max back on Chapelizod Road.

    VO2max 13K with 5x600m @ 5K pace off 1:40 recovery

    Bright skies when I hit start this morning at 5:45. Feels so much less crazy to be on the road before 6:00am when it's not dark out. Just a t-shirt on top today.

    Started with my standard 4K warm up which brings me out Chapelizod Road to the Mullingar House and back to the Chapelizod Gate. I hit lap on the Garmin to start the first 600.

    I'm not at all daunted by this morning's task, mostly thanks to having completed 5x1000ms last week. 600ms now seems like an easy distance, and it is provided I stick to 5K pace as instructed by P&D. The first 600 feels fairly comfortable and is run a little faster than target at 3:43 [5:58].

    The allotted 100 seconds of recovery, like last time I ran 600s, passes quickly. I make a concentrated effort not to run this second interval too fast and ensure I get on track for an average interval pace inside target pace. The second 600 completes one length of Chapelizod Road and logs at 3:49 [6:09]. That's more like it.

    The third and fourth intervals take me back to Chapelizod Gate, logging at 3:47 [6:06] and 3:46 [6:03]. The last 150ms of both of these is the only time I feel I'm working.

    One final interval to complete and it turns out to be the easiest and fastest of the morning. Must be a combination of the slight downhill and the awareness that it's the final 600. I have to work on slowing down over the last 150m. Last effort logs at 3:42 [5:57]

    I complete the intervals with an average pace of 3:45 [6:02].

    Enjoyed this early morning, fresh and sometimes misty run. Legs felt good. The Brooks really do feel so much lighter than the Nimbus. Looking ahead at next week's fun and games, I'm already very apprehensive about the prospect of an early morning 4x1200ms at 5K pace.
