    Sub IM Effort: 28.01km in 45:00, 37.3km/hr, 171m gain & 148m loss
    Bar about 1km of road after doing a U-turn at a roundabout (when it was a full-on b@stard of a headwind), I'd a tailwind/crosswind for most of the 45 minute effort. And as well as the short period into a headwind, I'd 23m more climbing than descending to do, so not absolutely everything was in my favour. Also the effort came in the third hour of the cycle and I did the whole thing without taking calories on board; a few things to be positive about.

    I'm not sure if I did this soon enough after finishing the cycle to really classify it as a run "off the bike", but it was better than not doing it at all I guess.

    It was a bank holiday today, so my regular club swim was cancelled. It took a bit of extra motivation to get to the pool and do a session on my own. Swimming solo is something I've been failing at all summer and it's not an approach I should be taking to the part of triathlon that is my Achilles heel.

    *I was getting less than 10 seconds rest in actuality as I was pushing off right after someone who was swimming 1:25 or so. The challenge for me was just to hold his feet, which I could do for 25m. Then he'd tumble turn and I'd lose him, but the drafting benefit lasted for the second length. After this, the remaining two lengths got much harder. But I guess progress in the pool, depends upon me working hard, so I shouldn't be complaining.
    Overall it was one of the better days I've had in the pool recently.

    I was on my road bike for this, which makes the hour of harder work even more pleasing. I would have liked to have been faster for the other 2½ hours of steady work, but it would be a worse complaint if I was happy with the steady work and too slow for the 60 minutes I wanted to go faster.

    I didn't record any splits, but I was aware I was getting progressively faster over the course of this run. I was well layered up and sweating profusely.

    I was dealing with a crosswind for all four efforts that I could never figure out whether it was assisting me or not. I switched directions after each alternate effort though, so the overall average speed is an honest reflection of where I'm at. The weather was fine, but the road seemed awful lumpy today. I was a bit too pleased with myself afterwards and went a bit overboard when I refuelled at the local Spar.

    Instead of the NSC's cross country route, I ran to Porterstown Park for this session. It's a much easier place to run fast and my speeds for the efforts were exactly where I wanted them to be. They were much faster than my last few tempo runs and only having to run four efforts, made them much less of a mental challenge.
    Things went well and after bringing home the first one 2 seconds under target pace and with plenty left in reserve, I was prepared to push just a little bit harder for the rest of them.
    It was a better end to my Thursday morning's training than the last few weeks, but I wonder did I undo all the good, by meeting up with college friends and drinking the sh!te out of it that evening. Still it's not often we meet up and it'll be the last time I do any drinking before crossing the finish line in Kona. So I think I can excuse myself for letting my hair down this once.

    I was pretty shook today, well maybe I wasn't, but it's rare I drink these days and no longer being used to hangovers, I certainly felt pretty shook. This meant it was late in the day when I started this cycle. It was a simple out and back from my house. The outward leg was pretty tame, but I got a bit faster on the way back. This was partly due to the fact the second half included the max efforts, partly due to the fact I then had a tailwind and partly due to the fact a few cobwebs had been blown away after the first 30 minutes.
    I was on my TT bike, so the overall average speed is far from impressive, but I'm regularly holding speeds well in excess of 28.7kph, and for a lot longer, so it's nothing to be stressing about.
    Totals: 4.0hrs - 92.18km


    Saturday 12th August
    Race (well one–third and a bit of a race)
    Caroline Kearney Triathlon

    This was my worst swim in any race I've done this year. What makes this even stranger is the fact I think I got off to an alright start. I'd lined up behind all the hotshot juniors, who of course took off at a frantic pace and ensured I had clear water. Nothing overly physical was happening around me, but I wasn't taking the rough and tumble of a swim start with my usual acceptance. While I wouldn't go so far as to say I had panic attack, I certainly was very much ill at ease. I ended up making a complete mess of things and according to Strava, swam well over 100m more than a lot of my flybys in the water.

    I felt slow from the get go and got passed by several people in the opening stages. This almost never happens me and it felt as if it was going to be a long day in the saddle. That was until I took the first proper turn in the race and heard a tyre explode and that was end of that.

    I just took it slow and steady contemplating how the race earlier on had gone so horribly wrong. By the end of the run, I'd resolved to just put it to the back of my mind and get on with things. It was poor day, but it's totally inconsequential in the ultimate goal of how my preparing for Kona.

    I'd a lot of things to put right after yesterday's disaster and hitting sub 5 hour IM pace on today's ride was one of them. I'm glad to report I more than did that and ended up holding a pace that would return a sub 4:45 IM bike split. Doing this on training wheels with Gatorskins makes it all the more satisfying. North Tipp County Council made it that bit more challenging by having freshly laid loose chippings on their portion of the road I was riding. It seems to be the season for loose chippings, because Meath County Council have been at it as well on the roads I regularly cycle around Ratoath.

    I thought I'd redeemed myself on the bike before this run and didn't feel like I needed to hammer it. I took a road I never remember running before and just enjoyed the unfamiliar scenery with only half an eye on my pace.

    Ah sure, sh!t happens. Better misfortune strikes at a race like this than over in Kona. I'm racing Kenmare at the weekend, where hopefully everything will go smoothly.

Perhaps they were a bit soft, but I expect to get faster over the next few weeks and I'll be more ambitious the next time I'm given a similar session.

    I took out my steel frame touring bike for this cycle. I haven't ridden it in a few years and it took a bit of TLC before I deemed it was roadworthy. The bike felt like a real pig of a yoke, but my average speed wasn't bad considering what I was riding and also the fact I was wearing runners.

    I was meant to be aiming for 3:15 for the two 200s at the end, but I failed miserably for the first one and didn't even come in under 3:30 for the second one. I guess coming at the very end of a total of four hours training for the day, my energy reserves were empty. At least that's what I'm hoping is true.
    I was also just after driving up from Roscrea to Dublin and was swimming within 5 minutes of getting out of my car, so I wouldn't have had the best of lead ins either.

    The path I used for the hill sprints wasn't long enough for 20 seconds of sustained sprinting, but once I'd done the first one, I thought for comparison's sake I needed to do the rest of them on the same hill. I walked back down as recovery and was glad to see my pace didn't drop off from the first to the last rep in either set.
    Once these efforts were finished, I stayed on grass. I was targetting <4:30/km and <4:15/km pace for the two separate segments. In my enthusiasm to log two good run days in a row, I might have been pushing just a bit harder than 3 RPE and then 4 RPE, but it was never difficult and I could have easily given a bit more had it been required.

    I got off to a very slow start, getting less than 4km covered in the first 10 minutes. I was on my road bike though and started my watch on a stretch of windy, lumpy country road and into a headwind to boot, so there are a few reasons for that embarrassing stat.

    It was a windy old day. I'd nearly go so far as to say it was very windy. Garmin Connect also tells me it was raining, but I don't remember if I got wet or not.

    The first 15 minutes, when I was meant to be working hardest, were into a headwind, so I pushed harder to compensate. Perhaps I could have backed off, but I've never been afraid of running too fast before and not that I think there's a hope of it happening, but if 3:57/km ends up being my IM run pace in Kona, I won't complain. After the opening 15 minutes, I backed off. Anything between 4:15-4:30/km would have been sufficient, but unless I had started walking, this just wasn't going to happen. But I guess it's a nice complaint to say I wasn't capable of running slowly.
    This was the third day in a row, I felt I ran well. One month out from the Lost Sheep and things seem to be coming together with my run at least. Iv'e still a bit to go to hit optimal racing weight, but there's plenty to be positive about.

    This was all done a at a very easy pace.
    I'm happy with where my cycle and run are, I've given up all hope of doing a sub 60 swim in Kona. I've done nothing in training to suggest I'll be even close and I'm sort of now operating under the assumption that swimming hard every session is no longer going to bring me on. I'll push hard when I'm asked to at the three weekly coached sessions I'm going to, but aside from those most of the swimming I do on my own will just be steady paced stuff. Whether this approach is going to work out for me or not, I don't know, but at least it will leave me fresher for the other training I do.

    I drove to Laragh and parked there to do this cycle in the Wicklow Mountains. The three hill climbs were from Laragh up the Wicklow Gap. Just to add an extra bit of a challenge, the wind was against me most of the way up. My recoveries were simply rolling back down to Laragh. Unfortunately I went into a small speed wobble on the first of these descents that put the sh!ts up me and seriously affected my confidence on the next two descents.

    As I was parked up in Laragh, I went for this run there. The change of scenery made it far less boring than the roads around Ratoath, that I'm frankly sick to death of. It was a hillier route than I'm used to well, so that added to the variety. As I've been doing for a lot of my runs of lately, I got well layered up and this ensured I was adequately uncomfortable and sweating sufficiently. My average pace over the first 30 minutes was 4:19/km, which fell to 4:12/km during the second half of the run. I hope this is a sign that I'll be able to cope with the loss of fluids I'll have to deal with in Hawaii.

    I met one of my Kona bound club mates in the Phoenix Park for this. We went outside the walks and up Konckmaroon Hill twice. It an absolute b@stard of a climb, but he says it's a nice taster of what Palani Road will be like over in Kona.we ran together for the first hour and a half, but when it came to the last half hour fast, he took off at what he told me afterwards was 3:53/km pace. I didn't want to be running that fast, so I just let him off when I realised he wasn't going to slow down. I say that and while it's true I wasn't aiming to run any faster than 4:00/km, had we been racing each other today, I wouldn't have fancied my chances. Once again I wore way more layers than necessary to continue my heat acclimatisation.
    Totals: 2.0hrs - 28.09km

    Anything outside of the IM efforts and subsequent recoveries was done at a steady effort. I varied the resistance and cadence during these parts, but kept the intensity the same.

    Some teachers in my school have organised a table quiz next Friday 29th September, starting at 8 p.m. in the Carpenter, Castleknock. It's €40 for a table of four. If you're in the neighbourhood and can make it, your support would be greatly appreciated.

    Jez ya'd think Triathlon Ireland would fund you, not many people from Ireland get to qualify for that race.

    Will be following your trip over over, exciting times for you. Maybe the pinnacle of your Tri life.

    I wouldn't expect TI to fund me. Honestly, I'm sure their budget is already stretched enough. Seeing as there are Olympians and potential Olympians struggling to make ends meet, there's hardly going to be too much money left over for the likes of me. Plus when the guys racing at this level are past their best, they're dropped just like that and if they haven't prepared for life after triathlon, they often find themselves in a much worse position financially than when they were receiving support, however meagre that support might have been.

    There are actually twenty Irish heading over there this year, so the company I'm in is not all that exclusive. And with no limits on the number that can qualify from one country, costs could start to rise very quickly if TI were to dip into their coffers for Kona bound athletes. Qualifying for Kona as an age grouper is still a hell of a long off being an elite level athlete. It's these guys TI need to look after, not late thirty-somethings with jobs such as myself. There's really no need to feel sorry for me.

    But thanks for the well wishes. It's been a long time coming and getting there certainly hasn't been plain sailing. I'm hoping it is the pinnacle of my tri life, but if I go there and don't perform to my potential, it won't feel like that.

Leading out the four sets would more than likely have taken too much out of me though and it was probably only right that we shared the workload.

    I was happy with this and would be prepared to classify it as a good run. I did the hill sprints up to the Magazine Fort from the Military Road, in the Park. It was a lot more testing than the hill I used last week and the length was a perfect match for the distance I could get covered in 20 seconds.
    Once this was done and the 65 minutes of progression started, I ensured each period of time was deliberately easier, by being wise about where I was running. The 40 minutes at 3 RPE included the hills of Eamon Coughlan's Munich Mile, then I did five laps on grass around the Playing fields for the 15 minutes at 4 RPE, before moving onto the path to finish out the 10 minutes at 5 RPE.
    I was well layered up and sweating buckets once again. The discomfort this puts me in is becoming more bearable, so hopefully it will be easier endure the marathon in Kona.

To be honest though, I was probably better off doing this, as the sleeves of the suit ride further and further up my arms the longer I have it on. This was the best time I've swam 3.8k in this suit, which surprised me as I was certain I was swimming poorly.
    As part of my heat acclimatisation strategy, I jumped into the steam room, then sauna straight afterwards. I managed 10 minutes, which like the 3.8k TT were also improvements on my previous best times.

I think it's just the mentality of accepting I'd be running at a slower pace that led to this.

It felt remarkably easy when I was on the other guy's feet and I thought I'd be able to go faster when I led out, but that wasn't the case and the times were fairly similar whether I was first or second.

    I wasn't overly enthused by how I'd ridden and my feedback to my coach was, "It could have been better, it could have been worse," and "I wasn't overly happy with it." He then made the point I'd held sub 5:15 IM pace for 90 minutes and sub 5:20 pace for 3 hours. And when I looked at it like that, things weren't as gloomy as they'd first seemed.

This added another 10 minutes to my run, but they were probably the most comfortable 10 minutes of the whole thing.

Then once the time came to back off, I was having problems running slowly enough; not a bad complaint, I guess.

    I was running with one of my KQ 3D club mates. Id driven to the Phoenix Park to meet him.
    Bar two jaunts up Knockmaroon Hill, the first 90 minutes were very manageable. Things became more difficult the longer the 30 minutes of IM paced stuff went on. My running partner was getting away from me. We were well under the pace I wanted to run and I was working overly hard to stay with him. Twenty minutes into this period of work, I decide to press lap on my watch, back off and run out the last ten minutes just a little bit easier.
    I'd taken one gel and no fluids over the whole run. As I've been doing of late, I got layered up and the sweat was literally flowing off me by the end. I'd lost between 2-3kg over the 2 hour run and even though the temperature is going to be a lot higher, I can't honestly see how I'd lose this much fluids in Hawaii.

It took me so long to actually start, I succumbed to hunger and scrapped the idea of doing them in an unfuelled state.

    My usual Monday night swim partner was in the lane with me tonight. I led out until the fourth set of 100s, I could feel the onset of cramp at this point and asked the other guy to take over. I thought I had been working my arms far more than my legs up until this point, so I guess the cramps could be attributable to the bike and run earlier in the day, or perhaps not rehydrating smartly, or bit of both most likely.
    After only swimming 1:41 for the very first 100, I decided I needed to focus and for the rest of the session and I really concentrated on moving my hand through the water in a continuous motion. It would be very premature to say it was an epiphany (and how I've swam in the meantime would definitely confirm it wasn't), but I felt like I was swimming well tonight and if what I was focussing on tonight is something I can start doing habitually, it would be great.

I'm not sure what rest we were told to take, but I wasn't getting too much of it. Just like letting the faster swimmers pass on occasion, it made sense to push off immediately after them as well. In any event, I figured trying to hold the feet of faster swimmers for as long as possible was good race preparation.
    Owing to the very low volume, I think some of the sets must have been with a parachute. Either that or I haven't written down all that we did. Both are equally likely.

    Today was my first day back in work and also my first pre-work session in two months. I thought it would be a good opportunity to get back into the habit of doing some strength and conditioning work once more. Whether I do the same next Wednesday will test whether I succeed at this.

    I was getting slightly slower over the course of this run. I was taking splits every half hour and my average pace for each third went from 4:24/km to 4:26/km to 4:27/km. Without killing myself, I tried to reverse this trend, but it proved futile and I finished feeling fairly glum about how I had ran.
    In my defense though; After my first day working in two months, I drove up to Belfast and straight back down again. As soon as I was back, I was starving and craving caffeine, so I grabbed a Cappuccino and chocolate muffin and wolfed both down. I was pretty much running straight away then. I would probably have been better off f*cking both in the bin. I'm telling myself this was far from the best preparation for a run and it goes a long way to explaining the relatively slow pace I could only manage today.

    A faster guy in the lane led out the 40*100s. For some reason, he seemed to be holding back today. Whether that was for my benefit or not, I don't know, but it definitely made things easier for me and swimming in his slipstream, I did the first ten 100s in an average time of approximately 1:36. The guy leading told me to take over for the next ten. He then got out early and I led out from numbers 11-40. I wasn't wearing a watch and it was hard to keep track of my times, but a swimmer behind me, who was wearing one, told me the times hadn't fallen and I was still holding 1:36/100m pace. I found that a little bit hard to believe, but then I had upped the effort and I guess it was possible; one of my better mornings in the pool if true.

I was on track to break 1 hour 10 minutes at the halfway point and there is a chance I swam 3,900m, but my gut feeling is that I didn't. Even if I did swim an extra 100m, it's still way slower than what would even be a respectable pace in Kona and this is really weighing on my mind of late. Also I was hoping to be a lot faster in the swimskin, but I guess it doesn't make as big a difference as I thought it did.

I drove to Kilpedder and started off on the N11, but got fed up with that stretch of dual carriage way quickly enough and left it sooner than I had planned.
    The ride included one ascent of the Wicklow Gap and one of the Sally Gap. The climbing was a little easier for me today, but I'm still not getting the time back on the descents. Hopefully I won't encounter anything as nerve wracking over in Hawaii.

I consumed two gels, something I've managed to do without on all my long runs up until now. Dressed the way I was in hat, gloves and multiple layers, I was sweating like a b@stard and wasn't sure I'd get through the final 30 minutes of work without replacing the fluids I had lost. I stopped off at the Visitors' Centre for a glass of water (and half a pack of salt), something else I've bee able to coped without up until now.
    The first hour and forty-five minutes of this run felt like a plod, but once the work started, I think I made a better fist of things.

It's always a nice run and not having ran it in a few months, absence had made the heart grow fonder and it was invigorating to be back. My average pace for the first half was 4:22/km, which dropped to 4:18/km for the second half. I had the wind at my back on the return leg, but I also think I had settled into a rhythm and the faster pace came without any increase in effort.

    This was a set I got from boards a few years ago, that's meant to give some indictation of how fast you might swim in the race. I've done it a few times in years' past, but any record I can find of doing it were with some sort of aid, so there's no real point in comparing them to today's swim. I've always ended up swimming faster in the actual race than this set "predicted", which is just as well, because my actual moving time today, for only 3,700m, was 1:08:15; 3,700m because I didn't quiet get the set finished before the lifeguards kicked me out for reconfiguration of the competition pool. I probably would have gotten away with pretending I didn't hear the lifeguard at the end of my second 50m rep, but the poor guy was only doing his job and I didn't want to be rude.

    I drove up to Belfast to collect my P3, which I'd left in for some repair work. It gave me the opportunity to stop off somewhere for this long run on the way back to Dublin. The change of setting made the mental challenge of 2½ hours' running a little easier.
    It was a bit out of the way, but I drove out to Groomsport, scene of my first ever race win. I was hoping this would give me some inspiration and whether it did or not, I was happy with how it went. I was layered up and sweating buckets. I took two gels and stopped once at my car for a quick drink.

    Even though I'd my P3 back after having to do without it for a 10 day period, I went out on my road bike, due to wet and windy conditions. (I still love my P3 too much to get it dirty on a training ride.)
    The first effort was into a cnutish headwind, the second one with a tailwind, I started the third one into the wind, but thankfully got to a roundabout after roughly 6 minutes and had the wind at my back for the remainder.
    Considering the conditions, the sh!t bike I was riding, and coming on the back of a quality long run less than 24 hours earlier, I can say I'm satisfied with the efforts.

    I was well layered up, which even though still induces significant fluid loss, is becoming far more tolerable. I'll find out soon enough how good this heat acclimatisation strategy is. It's hard not to be pleased with the run itself; even the 10 minutes recovery wasn't too far off sub 3 pace. Could I hold 4:02/km pace in Hawaii, I'll be running 2:50.??, which would be beyond my wildest dreams, but the intensity i was running at was no harder hold than what I held for my IM marathon training efforts last year. That was on the back of a very interrupted summer of running. I've had an injury free 6 month build up to Kona, so dare I dream?

    Even though I dread tempo runs, I was feeling good heading into this one and more confident about succeeding than I have been about a lot of my tempo runs this year. It turned out to be a b@stard though and it was only on the final straight stretch of path, with the wind at my back, that I managed to bring it home on time. I'd given up on success 10 minutes in and the confidence I'd started the run with was nowhere to be found. My Garmin was showing an average pace of 3:33/km and falling, but I convinced myself to push just a little bit harder and get to that last favourable stretch of path in a position to finish on target. This is how things unfolded and it felt great to succeed when the odds were against me.

    After a poor swim and amazingly an even slower bike than last year, I felt like I redeemed myself somewhat with the fastest run split of the day. I finished 7th overall, which is four positions better than last year. I was hoping to be top 5, but I guess I need to grow a pair of balls for this to happen, as I'm leaving way too much time out on the bike course.

    My right calf unusually tight after the race yesterday and the the physio who gave me my post race massage adivised me to go for an easy recovery run in the morning. I ran this by my coach, who told me to fire ahead, but back off at the first sign of pain. Apart from expected post race stiffness, there was no concerning discomfort and I'm happy to say I got through the race unscathed.

    A public place to pass along the following but seems apt.
    The journey you've been on over the years since returning from Thailand has been a pleasure to be part of. You're where you are now because you don't just show up at sessions to fill in the hours or make up the numbers. You show up each and every time to improve, to take what you can from each session from the coach and the sets given as I've no doubt you did when attending Peters swim sessions.
    Take the time to sit somewhere over there if you haven't already. Savor the sounds, the smells, the views of the sea and the Island - you've earned the right to be there but don't just make up the numbers on race day. Show up Alan :) and execute the swim and all the rest as you know you can.

    Enjoy, a pleasure to have been able to witness you're progress over years of hard work.

I was just happy to tag along and spent the whole session drafting him, pushing off almost immediately after he did. To make it even easier again, I wore buoyancy shorts. All these things made for a very easy hour or so and it certainly didn't feel like I had just swam 3,850m at the end.

Also, it's something that I never swam a 400 slower than the very first one. The swim followed a similar pattern to Tuesday's, but the meltdown wasn't as drastic.

    It was a windy day and the first five efforts were done into this wind. It zapped my energy and I wasn't able to compensate for the slow speeds I hit, in the closing five, which were done with the wind at my back.

    I felt like I was moving well for this. I settled into a good pace after all the efforts, for the 5 minutes of steady running. I didn't have any specific pace in my mind for these "recoveries", it's just what came naturally to me. And it would still average out at a faster marathon pace than I held in Mallorca last October. Positive signs, but now that I've ran a few times in Kona, I'm starting to realise it won't be as easy over here. I'll just have to hope the magic of the island gives me a few extra percent on race day. But back to this run, it was good to be able to hold the paces I did after already training for 4½ hours today and it definitely helps with confidence ahead of the big dance.
